The best thing about running is that you do not need to overcomplicate it. You do not need to be fast, and you do not need elite fitness to be a “real” runner. You simply need to put one foot in front of the other, consistently.
This guide strips away the noise and focuses on the basics of starting the right way. You will learn how to build a smart, safe, and sustainable habit that you can actually enjoy, whatever the weather.

Define Your Purpose
When it is cold, dark, and raining, you will need a strong reason to step out of the door.
Example: “I want to run for 20 minutes without stopping.”

The Gear Checklist 🧤
You don’t need to spend a fortune. Comfort is king.
The Foundation (Feet)
- Room to move: Leave a thumb’s width between your big toe and the end of the shoe.
- Respect the Splay: Don’t squash your toes.
- Socks: Switch to synthetic if you get blisters. Cotton acts like sandpaper when wet.
The Wardrobe
- No Cotton Underwear: Use synthetic/wicking to prevent chafing.
- The Friction Fix: Use petroleum jelly on inner thighs and high-friction areas.
- Support: Ladies, a well-fitting sports bra is essential for comfort.

Fuel & Hydration
Water is best. For runs under 30 mins, you don’t need sports drinks.
Timing: Avoid heavy meals 2 hours before running. If weak, have half a banana 30 mins before.
Form Basics
- Run Tall: Golden thread pulling head up.
- Run Quietly: Land under your hips, not in front.
- Relaxed Arms: Don’t cross the center line.

Never stretch cold muscles: warm up first, every run, whatever the weather. RAMP stands for:
The Traffic Light Rule
The same Green / Amber / Red system I use with every runner I coach. It tells you whether to run at all, and how hard once you’re out there. You’ll see it again in the schedule below.
Before you run: how are you feeling?
- Green: Slept OK, nothing aching, feels like a normal day. Run as planned.
- Amber: Tired, stressed, or a bit flat. Still go, but it’s fine to walk more, cut it short, or drop to an easier day.
- Red: Feeling unwell, or a pain that’s changed how you walk or move. Rest today. One missed session never undoes your progress.
During your run: how does it feel?
- Green (Chatty): Can speak full sentences. Stay here!
- Amber: Broken words. Slow down.
- Red: Gasping. Stop and walk.
The Schedule 📅
Put these runs in your calendar like any other commitment, but remember the Traffic Light Rule above still applies. A planned run is worth protecting from a busy day, not from how your body actually feels on the day.
Had a hard week, or missed a run or two? Just repeat the week rather than skipping ahead. At this stage, repeating is completely normal. There’s no prize for finishing fast, and your body doesn’t know or care which calendar week it is.

How this plan works: forget the clock, use the “during your run” Traffic Light from Part 7 instead. Run while you’re Green (breathing easy, could hold a conversation). The moment you drift into Amber (words coming out broken) or Red (gasping), switch straight to walking. Keep walking until your breathing settles back to Green, then run again.
Repeat that run/walk cycle, however many times it takes, until you reach the week’s total time below. There’s no set number of walk breaks and no set length for them; some days you’ll need more, some days fewer. In week 1, that might mean six or seven short runs of a minute or so, each followed by a walk until you’re Green again. That’s completely normal, not a sign you’re doing it wrong.
